Do You Need Protein, Amino Acids or Multivitamins?

Protein is a macronutrient built from amino acids, and it supplies the material your body uses to repair and build muscle. Amino acids are the individual units that make up protein, nine of which your body cannot produce and must get from food. Multivitamins are supplements that combine vitamins and minerals to cover gaps in a diet.

Those three sit at very different levels of evidence, and the supplement industry has spent decades blurring that difference. Protein intake changes body composition in almost every controlled trial. Multivitamins do not, in healthy adults who already eat well. BCAAs, sold for years as an anabolic supplement, largely fail to do the one job they are marketed for.

Here is what each one does, and what the research supports.

What Protein Does

During resistance training, muscle fibers sustain damage. Protein supplies the amino acids used to repair those fibers and add new tissue. That process is muscle protein synthesis, and it is the mechanism behind every gain you make in the gym.

Research by Schoenfeld and Aragon in the Journal of the International Society of Sports Nutrition sets a practical target of 1.6 to 2.2 grams of protein per kilogram of body weight daily. For a 180 pound lifter that is roughly 130 to 180 grams. The same paper recommends spreading it across at least four meals at about 0.4 grams per kilogram each, since each feeding triggers its own rise in synthesis.

Protein does more than build muscle. It has the highest thermic effect of the three macronutrients, so you burn more calories digesting it. It keeps you fuller than carbohydrate or fat at equal calories. During a fat loss phase, adequate protein is the main thing preserving muscle while you lose weight.

What Amino Acids Do

Twenty amino acids combine to form the proteins in your body. Nine are essential, meaning your body cannot make them and you must eat them. Leucine, isoleucine, and valine are the three branched-chain amino acids, and leucine is the one that signals muscle protein synthesis to begin.

That signaling role is where the confusion started. Leucine flips the switch, so supplement companies sold the three BCAAs as a muscle-building product. The problem is structural. Flipping the switch does nothing if the other six essential amino acids are not present, because your body needs all nine to assemble muscle protein.

Robert Wolfe’s review in the Journal of the International Society of Sports Nutrition put it directly: the claim that BCAA supplements stimulate muscle protein synthesis in humans is unwarranted. When only BCAAs are available, the remaining six essentials have to come from breaking down existing muscle. Jackman and colleagues found BCAAs did raise synthesis above placebo, but roughly half as much as an equivalent dose of whey containing the full set.

The practical takeaway is simple. If you eat enough complete protein, BCAAs add nothing. A scoop of whey already contains the BCAAs plus the six others needed to finish the job.

Essential amino acid supplements are a different case. They contain all nine, so they work. They are only worth buying if your total protein intake genuinely falls short, which for most people is a problem better solved with food.

What Multivitamins Do

Multivitamins fill dietary gaps. That is the honest description, and it is narrower than the marketing suggests.

Individual nutrients do real work. Vitamin D supports calcium absorption and muscle function. B vitamins are involved in energy metabolism. Iron carries oxygen in the blood, and low iron causes genuine fatigue. Magnesium contributes to muscle contraction and sleep quality.

What is harder to demonstrate is that a daily multivitamin improves outcomes in people who are not deficient. The U.S. Preventive Services Task Force reviewed the evidence in 2022 and concluded it was insufficient to determine whether multivitamins prevent cardiovascular disease or cancer. The underlying review of 84 randomized trials found most vitamin and mineral supplements gave no clinically important protection in healthy adults without known deficiencies.

That does not make multivitamins useless. It makes them a low-cost insurance policy rather than a performance supplement. If you suspect a specific deficiency, particularly vitamin D or iron, ask your physician for a blood test. Testing tells you what you actually need. Guessing does not.

What About Timing

The anabolic window is the most persistent myth in this category. The claim is that you must eat protein within 30 minutes of training or waste the session.

A meta-analysis of 23 controlled trials found that the apparent timing effect disappears once total daily protein intake is accounted for. Total intake was doing the work all along. If you train fasted and eat two hours later, nothing is lost.

Two timing points still hold up. Fat-soluble vitamins including A, D, E, and K absorb better with a meal containing fat, so take a multivitamin with food. And spreading protein across four meals produces a better response than concentrating it in one or two, which is a distribution question rather than a clock question.

Getting This Right in Practice

Order of operations matters more than any individual product.

Hit your daily protein target from food first. Meat, fish, eggs, dairy, and legumes cover it. Protein powder is not a supplement in any meaningful sense here, it is a convenient food that makes the target easier to reach on busy days.

Once protein is handled consistently for a few months, creatine monohydrate is the best-supported addition at 3 to 5 grams daily. After that, test before you supplement anything specific.

If you are unsure where your intake currently sits, tracking honestly for a week usually settles it. Most people eating below their target are short by 40 to 60 grams a day, and no pill closes that gap.
